Body Scan vs Yoga Nidra for Sleep: Which One, and When

They look the same from the outside. You lie still, a voice moves your attention around your body, and some time later you are either asleep or very close to it. But they come from different places and they are good at different things, and picking the wrong one on a given night is why people conclude that “meditation doesn’t work for me”.

Body scan

The body scan is the most common entry point to mindfulness practice, and its instruction is narrower than people assume: notice, do not fix. You put attention on the left foot, then the ankle, then the calf, and you simply register what is there — warmth, pressure, tingling, nothing at all. You are not trying to relax the part. If it is tense, you notice tense.

That matters for sleep, because the moment it becomes relax your calf you have made a task you can fail at, and failing at a relaxation task is arousing. If you want deliberate release, the technique you actually want is progressive muscle relaxation — which is what the military sleep method is.

The evidence: body scan sits inside mindfulness-based interventions, which have decent support for sleep quality in insomnia populations, though most trials test whole programmes rather than the body scan alone. It is well studied as a component, less so as a standalone technique.

Use it when your mind is somewhere else and you want it back in the room. Ten to twenty minutes is plenty.

Yoga nidra

Yoga nidra is longer and much more structured. A full script typically runs: settling, setting an intention (sankalpa), a rapid rotation of awareness through named body parts, breath awareness, then working with pairs of opposites — heavy and light, warm and cool — and finally guided imagery.

It is also the only practice on this page whose actual instruction is to stay awake. In its own tradition the goal is a state between waking and sleeping, held deliberately. Which means if you fall asleep during yoga nidra you have, technically, failed at it — and for our purposes, obviously, that is fine.

The rotation of awareness is fast, much faster than a body scan. Right thumb, second finger, third, fourth, fifth, palm, wrist, elbow — no dwelling. That pace is deliberate: it is quick enough to occupy the mind without giving it room to wander, which is a different mechanism from the body scan’s slow noticing.

Yoga nidra has been studied for stress, anxiety and sleep, with generally positive small trials and no large definitive ones. “Non-sleep deep rest”, the name it acquired after Andrew Huberman popularised it, is the same practice under a label with no tradition attached.

Use it when you have thirty-odd minutes and you want deep rest whether or not sleep follows — including in the afternoon, which is the one practice here that genuinely works outside bed.

Which one tonight

You have twenty minutes and a busy head. Body scan.

You have forty minutes, or you have already been up once. Yoga nidra.

You are physically tense. Neither — use progressive relaxation or slow breathing. Attention practices do not release muscle tension, they just point at it.

Your mind is generating content faster than you can watch it. Neither. Cognitive shuffling is the one that actively occupies the machinery rather than observing it.

You have been awake for forty minutes already. Neither, and no other technique either. Get up. Lying in bed running practices for an hour is how bed becomes the place you lie awake.

Where to get them guided

Both are hard to self-administer, for the same reason: the instruction includes staying still, and you cannot keep your own timing without doing something that is not staying still.

One honest caveat

Attention practices can be uncomfortable. Moving attention slowly through the body puts you in contact with sensations you normally ignore, and for some people — particularly with pain conditions, or a trauma history — that is not relaxing at all. If it consistently makes you feel worse, that is information, not failure. A breathing pattern or a distraction technique asks much less of you, and is a perfectly good place to stay.
